Eight hours at a desk, head drifting toward the screen, shoulders rounding, lower back aching by evening — desk-worker’s posture causes much of the neck and back pain physiotherapists see. Ten focused minutes a day, done consistently, can reverse months of postural decline.
How Sitting All Day Wrecks Your Posture

- Forward head posture — for every inch your head drifts forward, neck muscles carry ~4–5 kg extra load.
- Rounded shoulders — chest tightens, upper back weakens.
- Slouched lower back — discs loaded unevenly; afternoon aching.
- Tight hip flexors, sleepy glutes — pelvis unsupported when standing.
The 10-Minute Daily Routine

Minutes 0–2: Chin Tucks + Neck Mobility

- Chin tucks — draw chin straight back, hold 5 seconds, repeat 10 times.
- Neck rotations — slowly turn head right and left, 5 times each side.
Minutes 2–4: Scapular Retractions
- Shoulder blade squeezes — hold 5 seconds, repeat 12 times.
- Wall angels — slide arms up a wall and back down, 8 times.
Minutes 4–6: Doorway Chest Stretch
Forearm against doorframe, elbow at shoulder height, lean gently forward. Hold 30 seconds per side, twice.
Minutes 6–8: Hip Flexor Stretch + Glute Activation
- Half-kneeling hip flexor stretch — 30 seconds per side, twice.
- Glute bridges — lift hips, hold 3 seconds, 12 times.
Minutes 8–10: Full-Body Reset
- Standing back extension — hands on lower back, arch gently, 5 times.
- Deep breathing reset — 5 slow breaths standing tall.
Fix Your Workstation
- Monitor — top at or below eye level, arm’s length away
- Chair — feet flat, lower back supported
- Keyboard & mouse — elbows at 90°, shoulders relaxed
- Movement — the best posture is your next posture
